30-Minute Upper Body Workout to Build Strength.

Strength isn’t just measured in weight lifted. It’s defined by control, balance, and the ability to execute under pressure. Whether you’re on the track, in the gym, or navigating daily performance demands, upper body strength underpins every movement, from powerful pulls to stabilised holds.


For Castore ambassador and certified trainer James Stirling, better known as The London Fitness Guy, training isn’t about doing more. It’s about training with intention. This 30-minute upper body routine does just that. Built on compound lifts, isolation work, and time-under-tension.


Targeting shoulders, chest, arms, and back, this session balances hypertrophy with joint integrity and control; ideal for runners, lifters, and hybrid athletes who value precision over excess.

The 30-Minute Upper Body Routine

This routine is structured around six movement pairs. Each superset is performed back-to-back for 10 reps each, then repeated for 3–4 rounds depending on your capacity and focus.

1. Tricep Extensions – 10 reps

1. Lying or seated, keep elbows locked in place and lower the dumbbells behind your head.
2. Extend with purpose, avoiding any swing or momentum.

2. Glute Bridge Chest Press – 10 reps

1. Set up in a glute bridge position with dumbbells in hand.
2. Press through the heels, engage the glutes, and drive the dumbbells up with control. This combines upper body strength with full-body engagement.

3. Hammer Curls - 10 reps

The hammer curl is a pure display of form meeting function - strengthening the biceps, forearms, and grip in one deliberate motion.

  1. Stand tall with dumbbells at your sides, palms facing each other.
  2. Curl the weights upward while keeping elbows close to the body, avoiding shoulder involvement.
  3. Lower with control to maximise time under tension.

4. Bent-Over Rows into Hammer Curls – 10 reps each

1. Begin with bent-over rows, keeping a neutral spine and pulling with the lats.
2. Transition straight into hammer curls to finish with forearm and bicep strength.
